Plain tiredness from long sitting is not jet lag, by the way – that clears after one night. True jet lag comes only from the time zone jump and lasts until your internal clock has shifted to the new local time. That is exactly what avoiding it is about: resetting the clock as fast and deliberately as possible.
Why eastward flights are worse than westward ones
The rule that surprises at first glance: flying east hurts more than flying west. The reason lies in the direction your internal clock has to be shifted. Flying west makes your day longer – you have to get tired later and get up later. This is called a phase delay, and your body handles it relatively easily, because its natural period runs slightly over 24 hours anyway. Staying awake longer comes more easily to most people than falling asleep earlier.
Flying east, the opposite happens: your day is artificially shortened, you have to get tired earlier and get up earlier. This phase advance is much harder for the internal clock. Trying to fall asleep at ten in the evening when your body still firmly assumes it is afternoon rarely works on command – which is why many people struggle longer after a flight from Europe to Asia than on the way back.

After a westward flight, light in the evening helps, because it pushes the clock back.
In practice that means after an eastward flight: out early, soak up daylight, ideally outdoors in the morning sun, and do not disappear into a darkened hotel room at midday. After a westward flight you flip it – you stay active and in the light in the evening, while avoiding the very early morning light of the first few days. That shifts the clock in exactly the direction your destination demands.
One detail that often goes wrong: light at the wrong time is counterproductive and can even prolong jet lag. Right after a large eastward jump, bright light very early in the morning can pull the clock in the wrong direction while the body is still deep in its old night. When in doubt: after flying east seek the morning light, but wait a little through the very first hour after your perceived waking.
Sleep timing: switch to destination time immediately
The most important behavioral rule on arrival day is simple: from landing on, live consistently by the new local time. If you arrive in the morning, stay awake until the local evening, even if your body is crying out for sleep. If you arrive in the evening, go to bed at a sensible local time. Every long daytime sleep on the first day cements the old internal clock and prolongs the switch.
A short nap of twenty to thirty minutes is allowed when tiredness becomes overwhelming – but genuinely short, and not in the late afternoon, or it robs you of your night sleep. For the night at your destination it pays to keep the bedroom truly dark and cool: blackout curtains, a sleep mask, earplugs. The clearer the signal "it is night now," the faster the internal clock accepts the new time. Anyone lying awake at night should not stare at their phone for hours – the bright screen light keeps the clock stuck in the old time zone.
Timing caffeine cleverly instead of downing it at random
Coffee is both a curse and a blessing when traveling. Timed right, it helps you stay awake at the right time at your destination and get through the first day. Timed wrong, it keeps you awake at night and prolongs the very problem you want to shake off. The key is caffeine's half-life: for most adults it is about five to six hours. That means half of an espresso you had at 3 p.m. is still in your body at 9 p.m.
From that follows a clear rule: caffeine in the morning and early afternoon of destination time yes, in the late afternoon and evening better not. Anyone who has to fall asleep earlier after an eastward flight should schedule the last cup correspondingly early. A side effect: caffeine can nudge the internal clock slightly backward, which tends to suit westward flights, where you want to get tired later.
In practice: plan your last caffeine intake backward from your desired sleep time at the destination. If you want to sleep at 11 p.m. local time, the last coffee should be before the early afternoon – how much still circulates in your blood by then is told by the half-life.
Melatonin: what the evidence supports – and what it does not
Melatonin is the hormone your body releases in the evening on its own to initiate sleep. As a supplement it can shift the internal clock – but only if the timing is right. Taken in the evening, melatonin pulls the clock forward (useful for eastward flights); taken in the morning, it pushes it back (rather for extreme westward flights). Taken at the wrong time, it can even worsen the misalignment.
Notably, when shifting the internal clock, the amount matters less than the timing. Studies show that low doses in the range below one milligram are similarly effective for the switch as much higher ones – with fewer side effects such as leftover grogginess in the morning. Higher doses do not speed up adjustment; above all they raise the risk of feeling dazed the next day. Two caveats are important. First, the legal status of melatonin differs by country – sometimes freely available, sometimes pharmacy-only, sometimes prescription-only. Second, no pill replaces the light strategy; melatonin works best as a supplement to correctly timed light and sleep. Anyone with pre-existing conditions, on medication, pregnant, or wanting to give it to children should clear its use with a doctor beforehand.
Preparation: the days before departure
The most effective trick does not begin at the airport but at home. Anyone who nudges their internal clock a bit toward the target direction before the trip lands with less of a backlog. Arriving at your destination: planning calls home and meetings
Once you have landed, the time shift turns from a biological into an organizational question: when do you reach family back home without waking them at three in the morning? When does a business video meeting fall into bearable hours for both sides? A quick look at the parallel local time in both places spares you awkward night calls and rescheduled appointments.
